Protein is the nutrient everyone talks about and few people count. So how much do you actually need? The answer depends on your body weight, your activity level and your goal. This guide gives you simple numbers, a quick way to calculate your target and easy ways to reach it with real food.
The basic numbers
The recommended dietary allowance (RDA) for adults is 0.8 grams of protein per kilogram of body weight per day. That is the minimum to prevent deficiency, not necessarily the best amount for people who train. Sports nutrition guidelines commonly suggest around 1.2 to 2.0 grams per kilogram for active people, and some older adults benefit from higher intakes too.
| Goal | Grams per kg per day | Grams per pound per day |
|---|---|---|
| General health (RDA) | 0.8 | 0.36 |
| Active or regular exercise | 1.2–1.6 | 0.55–0.73 |
| Building muscle | 1.6–2.0 | 0.73–0.9 |
| Weight loss while keeping muscle | 1.6–2.0 | 0.73–0.9 |
Quick calculator by body weight
| Body weight | 0.8 g/kg | 1.2 g/kg | 1.6 g/kg | 2.0 g/kg |
|---|---|---|---|---|
| 60 kg (132 lb) | 48 g | 72 g | 96 g | 120 g |
| 70 kg (154 lb) | 56 g | 84 g | 112 g | 140 g |
| 80 kg (176 lb) | 64 g | 96 g | 128 g | 160 g |
| 90 kg (198 lb) | 72 g | 108 g | 144 g | 180 g |
To calculate your own number: multiply your weight in kilograms by the grams per kilogram you chose. If you know your weight in pounds, divide by 2.2 to get kilograms.

How to reach your protein target
- Spread it out. Aim for about 20 to 40 grams at each main meal.
- Build meals around protein. Start with eggs, yogurt, chicken, fish, beans or tofu.
- Plan snacks. Greek yogurt, cottage cheese, jerky or a protein bar help fill gaps.
- Use powder if needed. See our guide to protein powder.
- Prep ahead. Our meal prep ideas make high-protein meals easy.
Can you eat too much protein?
For healthy adults, intakes at the upper end of the ranges above are generally considered safe. People with kidney disease or other medical conditions may need to limit protein and should follow their doctor’s advice. If you take supplements or follow a restrictive diet, speak with a registered dietitian.

Protein for vegetarians and vegans
You can reach your target with tofu, tempeh, lentils, beans, edamame, seitan, dairy or eggs (if you eat them) and soy or pea protein powders. Combining different plant proteins through the day helps cover all essential amino acids.
Protein as you get older
Many older adults benefit from a higher protein intake to help preserve muscle. Guidelines often suggest around 1.0 to 1.2 grams per kilogram or more, spread across meals and combined with strength training. Check with your doctor, especially if you have kidney issues.
Common protein mistakes
- Eating most of your protein at dinner and very little at breakfast.
- Relying on bars and shakes instead of whole foods.
- Guessing portions instead of checking a label or weighing once.
- Forgetting that protein needs depend on activity and age.
Frequently asked questions
Do I need more protein to lose weight?
Higher protein intake can help you feel full and preserve muscle while you lose fat. Aim for the upper half of the range if you are strength training.
Is plant protein as good as animal protein?
Plant proteins can meet your needs if you eat a variety and enough total protein. You may need slightly more of some sources.
Does protein timing matter?
Total daily protein matters most. Spreading it across meals is a good habit, but there is no need to panic about an exact post-workout window.
